Concepts
- Peak vs. baseline
- A peak is a short lift that fades and, for a daily stimulant, partly repays what the last dose took. A baseline is where you sit when nothing is peaking, across the whole day.
- The afternoon crash, explained
- The mid-afternoon dip is largely built-in, sitting where a circadian trough meets rising sleep pressure. Food modulates it but does not cause it.
- Sleep pressure, explained
- The homeostatic drive to sleep that builds across waking hours, signalled by adenosine, and how it shapes energy through the day.
- Caffeine is not the problem
- Caffeine masks sleep pressure without clearing it. It reliably improves performance, but fails when used to replace sleep and when taken too late to clear before bed.
- The circadian day
- The roughly 24-hour internal clock, set mainly by light, that decides the timing of alertness, the afternoon dip, and sleep, independent of how tired you are.
- Why recovery starts before bed
- Recovery is the end of an evening wind-down, not a switch at lights-out: the alerting signal falls, temperature drops, and arousal lowers so sleep pressure can take over.
- What a supplement can and cannot claim
- In the EU only authorised claims may be made, and none may claim to treat disease. Vitamins have an authorised list; most botanical claims are on hold. Why LAYER ZERO describes evidence rather than promising outcomes.
- Why more is not better
- Supplement benefit follows a curve that plateaus; beyond a point more dose adds risk, not effect. The dose worth taking is the studied one, kept within tolerable upper limits.
- Acute vs cumulative
- Some ingredients act from a single dose within an hour; others build over weeks. Judging a cumulative ingredient like bacopa by day one is the common mistake.
- Why three layers
- A circadian rhythm and rising sleep pressure give the day a rise, a middle and a downshift. Three layers place each ingredient in the window where its timing and mechanism fit.
- Standardised extracts, explained
- A plant's actives vary by batch. A standardised extract guarantees a set percentage of marker compounds per dose, matching studied material. Why every botanical here names its standardisation.
- Adaptogens, honestly
- Adaptogen is a defined pharmacological category with a real but modest, unevenly distributed evidence base, and a word used loosely in marketing. LAYER ZERO grades each of its four adaptogens individually.
- Cortisol and the stress curve
- Cortisol is a normal stress and wake hormone with a daily rhythm: high in the morning, low at night. A flatter daily slope tracks worse health; stress and performance follow an inverted-U. The goal is a clean rhythm, not a suppressed hormone.
- Tolerance and cycling
- Caffeine tolerance is adenosine receptor upregulation: partial for performance, faster for the felt lift. Cycling is mechanistically sound and thinly tested. The system's non stimulants show no known tolerance pattern.
- Stress is load, not failure
- Allostasis frames stress as the operating cost of demand. Acute load can sharpen performance; chronic unrecovered load predicts worse outcomes. Recovery is the variable that separates the two.
- What feeling it means
- Feeling and function separate: valerian improves rated sleep while instruments barely move, and expectation alone shifts self reports. Judge acute ingredients same day, cumulative at 8 to 12 weeks, outcomes over sensations.
- Still tired after eight hours
- Eight hours is a duration, not a result. Fragmentation makes full nights perform like lost ones, irregular timing degrades sleep independent of length, alcohol trades the second half of the night for the first, and morning grogginess is normal inertia.
- Waking at 3 am
- Night awakenings are normal architecture and increase with age. Late sleep is thin; stress physiology, clock watching and alcohol rebound turn brief arousals into ordeals. The liver clock story has no evidence; behavioural treatment does.
- Wired but tired
- Tiredness and arousal run on separate systems: sleep pressure can be maxed while the stress axis stays on, fed by work rumination, late caffeine and evening light. The levers are behavioural; the evening layer supports the margins.
- Adrenal fatigue, honestly
- A systematic review of 58 studies found no substantiation, and endocrinology bodies say it is not a diagnosis. The real disease it borrows from is rare and medically tested. The exhaustion's honest names are allostatic load, burnout and unrestorative sleep.
- The cortisol myths
- Cortisol face belongs to Cushing syndrome, a disease of 2 to 3 per million per year. Cortisol cannot be detoxed; too little is an emergency. Single home tests are near uninterpretable. Chronic stress flattens the rhythm; it does not sculpt faces.
- Morning anxiety and the waking surge
- Cortisol rises 50 to 75 percent within 45 minutes of waking and runs larger before demanding days. Morning dread partly rides this normal anticipatory wave. Persistent impairing morning anxiety is clinical territory.
- Melatonin, honestly
- A hormone and timing signal with two authorised EU claims, jet lag at 0.5 mg and sleep onset at 1 mg, and a modest insomnia record of about seven minutes. Retail doses run 10 to 30 times physiological. Not in the system by design.
- Caffeine-free focus, compared
- Citicoline, L-theanine and L-tyrosine solve three different focus problems: calm attention within the hour, cognition under stress, and cumulative support judged at twelve weeks. Complements, not competitors.
- Magnesium, ranked by evidence
- The carrier decides elemental content, absorption and tolerance. Bisglycinate for the evening with a direct 2025 RCT; malate for the day; citrate absorbs but moves the bowels; oxide absorbs poorly; threonate has the best story and thinnest human data.
- How long until it works
- Four timelines: theanine and enXtra same day, tyrosine on demand, adaptogens at weeks 2 to 8, bacopa and citicoline at weeks 8 to 12. The honest evaluation point is week 8 to 12, on outcomes rather than sensations.
- The dosage table
- The complete formulation in one reference table: every ingredient's form, standardisation, exact dose and evidence grade across the three layers, linked to each graded page.
- Creatine and the brain
- Modest memory effects concentrated in older adults, a null result in the largest trial of healthy rested adults, clearest signals under sleep deprivation and in vegetarians. EFSA declined the cognitive claim in 2024. Excellent for muscle; not in this system.
- Ashwagandha: safety, side effects, staying power
- Trial side effects match placebo. Two real signals sit outside trials: rare idiosyncratic liver injury and thyroid hormone activity. Blunting anecdotes have no trial signal; effects hold through 8 to 12 week trials.
- Alcohol and recovery
- Sedation is not sleep: REM suppressed, second half fragmented, overnight recovery cut by 9 to 39 percent by dose in wearable data from 4,098 adults. After training it cuts muscle protein synthesis by a quarter. Priced, not preached.
Ingredient Library
- Ashwagandha, KSM-66
- Root-only extract, 5% withanolides, 300 mg in the evening layer, the studied lower dose. Modestly lowers stress and cortisol and supports sleep. Includes who should avoid it.
- L-theanine
- An amino acid from green tea, 200 mg in the evening layer. Produces relaxed alertness; a 31-trial meta-analysis found a single 200 mg dose improves attention and modestly reduces stress.
- The forms of magnesium
- Why the bound form changes absorption and tolerance. Malate in the daytime layer, bisglycinate in the evening, chosen for two different jobs.
- Rhodiola rosea
- An adaptogen with a real but modest and mixed evidence base for fatigue and stress. Standardised 133 mg in the morning layer, graded honestly.
- Citicoline
- A cumulative nootropic supplying materials for brain cell membranes and acetylcholine, 300 mg in the morning layer. The full EFSA claim record is on its page.
- Bacopa monnieri
- A cumulative memory herb. A 2026 network meta-analysis finds it improves memory but not attention or processing speed; strongest at higher doses. 300 mg (10:1) in the morning layer.
- L-tyrosine
- A precursor to dopamine and noradrenaline that supports cognition under stress and heavy load, and does little at rest. 500 mg in the morning layer.
- Saffron
- One of the better-evidenced botanicals for mood, standardised to crocin and safranal. 30 mg in the daytime layer, at the studied dose. Mood support, not a treatment for depression.
- Ginkgo biloba
- Acute attention speed and cerebral blood flow, at the studied 24/6 specification.
- Valerian
- Twenty-five centuries of use, three concordant meta-analyses on subjective sleep.
- Lemon balm
- A calming herb; a meta-analysis of clinical trials found modest reductions in anxiety and low mood. 200 mg in the evening layer, valerian's traditional partner.
- Pine bark extract
- A proanthocyanidin antioxidant. A 2025 meta-analysis of 27 trials found modest reductions in blood pressure, fasting glucose and LDL. 150 mg in the daytime layer, for circulation not stimulation.
- Cordyceps
- Oxygen economics under load: 14 pooled RCTs and two immune trials.
- enXtra
- Five randomised trials: alertness that holds five hours without caffeine.
- Astragalus
- The immune keel, tested in elite rowers at peak training load.
- Vitamins and minerals
- Vitamin C, B vitamins, D3, K2, zinc and selenium, carrying EU-authorised health claims for energy metabolism, the nervous system, immune function and the reduction of tiredness and fatigue. Across all three layers.
Protocols
- Reducing the afternoon crash
- A practical order of operations for the mid-afternoon dip, evidence-supported steps kept separate from reasonable practice.
- Optimising caffeine timing
- How to keep caffeine's benefit while it clears before it damages the night.
- Sleep consistency
- A 2024 study of around 60,000 adults found sleep regularity predicted mortality risk better than duration. The lever is a consistent wake time, held across weekends.
- The deep work block
- Structuring a day around sustained attention rather than a stimulant peak. Task-switching leaves attention residue; a protected block for one task reduces it. Principle and practice, graded as such.
- The evening wind-down
- A 60 to 90 minute pre-sleep downshift: dim the light, a warm shower one to two hours out, five minutes of writing tomorrow down. Alcohol is a false downshift. The evening layer is taken in the same window.
- Morning light
- Light is the strongest circadian signal, and morning light shifts the clock earlier. Outdoor light beats any office by an order of magnitude. The thirty minute stopwatch rule is folklore; the direction is not.
- The travel protocol
- Jet lag resolves at about one zone per day. Timed light by direction is the main lever: morning light after flying east, evening light after flying west. Caffeine manages symptoms, not the clock.
- Training days
- Caffeine at 3 to 6 mg per kg and more sleep carry the strongest evidence. Ashwagandha's signals sit at the formulation's dose range; rhodiola and cordyceps signals sit above it. Recovery is where the session pays.
- Quitting caffeine
- Withdrawal starts 12 to 24 hours after the last dose, peaks within two days and resolves within nine. A taper beats cold turkey in the one controlled trial. Sleep measurably recovers, and part of the lost morning lift was withdrawal relief all along.
- The nap protocol
- Ten minutes delivers immediate alertness with no grogginess; thirty buys the same benefit after impairment. Early afternoon, alarm mandatory, nothing late. For insomnia, napping is counterproductive.
- Shift work
- Jet lag that never lands. Bright light early in the night shift with dark glasses on the morning commute, one anchor sleep block held every day, caffeine front loaded with short naps. Shift work sleep disorder is a diagnosis.
