01The problem, honestly sized
Shift work is not a niche: roughly one in five European workers does it, and the research links chronic circadian misalignment with accidents, metabolic and cardiovascular outcomes.12 This page will not pretend a protocol erases that; what the levers below do is reduce the daily misalignment and make the sleep you can get do more. That is worth having, and it is honestly less than a day job.
02Lever one: light, both ways
Light is the clock's master input, so the shift worker manages it in both directions. During the night shift, bright light, ideally early in the shift, pushes the clock toward the schedule you are living. Then the counterintuitive half: dark sunglasses on the morning commute home, because the sunrise you drive into is the most powerfully mistimed light of your day, and field studies show that blocking it is load bearing for adaptation.34 Workers who combined timed bright light at work with light avoidance on the way home showed real circadian adaptation; workers who managed only one end showed less.
03Lever two: anchor sleep
A rhythm with no fixed point drifts chaotically. The anchor sleep concept, from the classic chronobiology literature, is to hold one block of sleep at the same clock time every day, on shifts and days off alike, and let the rest of the sleep float around the schedule.5 Even a four hour anchor stabilises rhythms measurably. In practice: pick the block your life can defend every single day, defend it like a meeting with yourself, and use naps to top up around it.
04Lever three: caffeine and naps
The Cochrane review found caffeine reduces errors in shift workers, and everything the Library says about it elsewhere still applies: front load it into the first half of the shift, because caffeine late in a night shift lands exactly where the morning day sleep needs to start.6 Pair it with the nap protocol: a short nap before the night shift, and where the workplace allows it, a ten to twenty minute nap on the night break, alarm mandatory.
05The day sleep itself
Sleeping against daylight and a waking household is a defended activity. Blackout the room properly, cool it, silence the phone, and brief the household that this sleep is not optional. On melatonin, honesty: a Cochrane review found it adds roughly 24 minutes to day sleep after night shifts, on low quality evidence, and its regulatory status varies across the EU; the full picture is in melatonin, honestly.7 Light and anchor sleep carry the schedule; the layers hold the day's structure around them, which is exactly the job they were built for.
06When it is beyond protocol
The honest limit
Shift work sleep disorder is a recognised diagnosis: persistent insomnia or excessive sleepiness tied to the schedule, beyond what these levers fix. Falling asleep at the wheel, microsleeps at work, or months of severe symptoms are medical territory, and drowsy driving after night shifts is a genuine safety risk worth planning around, not powering through. A protocol page is not a substitute for either.
