Your body runs on a roughly 24-hour internal clock, set mainly by light. It decides the timing of alertness, the afternoon dip, and sleep, largely independent of how tired you are. Morning light advances and anchors it; evening light delays it. You cannot override the clock, but you can set it. Two things decide how you feel at any hour. How long you have been awake, and what time your body thinks it is. The first is sleep pressure. The second is the circadian clock, and it runs whether you attend to it or not.
01There is a clock, and it is physical
The circadian clock is not a metaphor. It is a small cluster of neurons in the hypothalamus, the suprachiasmatic nucleus, that keeps a rhythm of close to 24 hours and drives daily cycles in core body temperature, hormone release, and alertness across the whole body.1 Nearly every tissue carries its own clock, and the central one keeps them in time.
Because the rhythm is generated internally, it continues even with no cues about the time of day. Left to itself it runs slightly off 24 hours, which is why it has to be reset a little every day to stay aligned to the world.

02It is set by light
The clock's main input is light. Light in the morning pulls the clock earlier and anchors it to the day; light in the evening pushes it later. This is not a preference, it is measurable: a controlled study mapping the human response to timed light pulses produced a phase response curve, showing the same light advancing or delaying the clock depending on when it lands.2
This is the lever. You do not choose what time your body thinks it is, but light does, and light is partly under your control. Morning light is how the clock stays early and aligned. Evening light is how it drifts late.
03It decides when you are sharp
Through the day the clock produces a rising alerting signal, separate from how tired you are. It climbs across waking hours and peaks in the evening, which is what holds off the sleep pressure that has been building the whole time.3 Alertness at any moment is the gap between these two systems, not the level of either alone. The clock also gates the systems caffeine acts on. Adenosine builds with time awake, but its effect on you is read against a circadian background that is constantly shifting.4 The same dose of anything lands differently at 9am and 9pm because the clock underneath it has moved.

The mid-afternoon slump is not a failure of willpower or a consequence of lunch. 05Regularity is how you keep it
Because the clock is reset a little every day, the steadiness of your cues matters as much as their content. Sleep and wake at ranging times and the clock is pulled in different directions across the week, never fully settling. In a cohort of nearly 61,000 adults, the regularity of sleep timing predicted mortality more strongly than sleep duration did.5 A regular schedule is not discipline for its own sake. It is what lets a 24-hour clock stay locked to a 24-hour day.

Where the picture is individual
Clocks differ. Some people run early and some late, a trait called chronotype, and it is partly genetic. The strength and timing of light needed to shift a clock also vary between people, and the sharpest phase response curves come from bright laboratory light, not ordinary indoor evenings.2 The direction of these effects is well established. The exact numbers for any one person are not, so treat clock advice as a pattern to fit to yourself.
07The research horizon
The circadian field has moved from lab studies to population scale. In 2023, researchers put wrist light sensors on 86,772 adults and found a clean dose-response: more light in the day predicted lower risk of depression and anxiety, more light at night predicted higher risk, measured objectively rather than by questionnaire.6 That is the largest test of light hygiene ever run, and it landed exactly where the physiology said it would. Timing is proving to matter for metabolism too: a 2024 randomised trial in Annals of Internal Medicine found that simply confining eating to an 8 to 10 hour window improved blood sugar control, with no change in what was eaten.7 The frontier is measurement: blood-based transcriptomic tests that estimate your internal circadian phase from a single draw are being benchmarked now, a clock test the way a lipid panel is a heart test.8 Even policy is catching up: the American Academy of Sleep Medicine formally recommends permanent standard time, because the science says morning light is the anchor worth protecting.9 The clock stopped being a metaphor some time ago.
