Most people treat sleep as a moment: lights off, and it either comes or it does not. It is closer to a landing. What decides how it goes is the approach, and the approach starts hours before the bed.
01Sleep is the end of a slope
Falling asleep is the last step of a physiological cascade that begins well before it. In the evening the circadian clock's alerting signal, which has held off sleep all day, starts to fall away, and the accumulated pressure to sleep is finally left unopposed.1 Around the same time the body begins a set of changes, led by temperature, that prepare it to sleep.2 By the time you get into bed, most of the work has either happened or been prevented.
This reframes what a bad night usually is. Not a failure at the moment of trying to sleep, but an evening that kept the slope from starting.
02Temperature has to fall
Core body temperature runs on a daily rhythm and falls in the evening, and that fall is closely tied to sleep onset. The body sheds heat from the skin of the hands and feet to bring the core down, and the speed of that heat loss tracks how quickly sleep arrives.2 Anything that keeps the core warm late, a hot room or hard exercise close to bed, works against the drop the body is trying to produce.

03Light is the strongest interrupt
Of everything that disturbs the slope, evening light is the most powerful, because it speaks directly to the clock. In a controlled trial, using a light-emitting screen in the hours before bed suppressed melatonin, pushed the circadian clock later, delayed sleep, and left people less alert the next morning, compared with reading print under dim light.3 The effect was not subtle drowsiness lost. It was the clock itself being told the day was not over.
This is the same lever from the other direction. Morning light anchors the clock early; evening light drags it late. Protecting the wind-down means keeping the evening dim enough that the clock is allowed to turn.
04Arousal has to come down
Cortisol, the body's main arousal hormone, follows a daily slope: high after waking to get you going, then falling across the day to a low point in the evening.4 That decline is part of the wind-down. Keeping arousal high late, through stress, stimulation, or a mind that will not stop, holds cortisol up against the fall it is supposed to make, and the slope stalls.
This is why recovery is not only about removing light and heat. It is also about lowering the internal signal. An evening spent in a state of demand does not end at the bedroom door.
05The window is the leverage
You cannot force sleep. Trying harder is the one move that reliably fails. What you can do is protect the slope that produces it: let light fall, let temperature drop, let arousal come down, and keep the timing regular so the clock knows when the evening is. Regularity matters here too, since a clock reset at a different hour each night never fully settles into its evening turn.5
The leverage is not at lights-out. It is in the hour or two before, where the slope is either allowed to run or interrupted.
