Optimising caffeine timing

How to keep caffeine's real benefit while making sure it clears before it damages the night.

In short

Caffeine reliably improves alertness and performance. The problem is not the dose but the timing: it has a long half-life, so caffeine taken too late is still in your system at bedtime. A 2023 meta-analysis suggests stopping caffeine roughly eight to nine hours before bed to protect sleep. The practical rule is to front-load caffeine in the morning and treat the early afternoon as the cut-off.

Caffeine is not the problem. Late caffeine is. This protocol is about keeping the benefit and removing the cost.

01The real problem

Caffeine works by blocking adenosine, the molecule that signals accumulated sleep pressure. That is why it lifts alertness, and also why it can mask tiredness without clearing it. The catch is pharmacological: caffeine has a half-life of roughly five hours, so a meaningful fraction is still circulating many hours after the last cup. 02The evidence-supported rule

A 2023 systematic review and meta-analysis of caffeine and sleep concluded that, to avoid disrupting sleep, caffeine should be stopped a number of hours before bed, on the order of eight to nine hours for a standard serving, and longer for larger doses.1 For a larger dose on the scale of a strong pre workout serving, around 220 mg, the same analysis put the cutoff at just over thirteen hours before bed. This is the single most useful rule in the whole topic: not how much, but how early. If you go to bed at eleven, an eight-to-nine-hour cut-off puts your last caffeine in the early-to-mid afternoon at the latest.

03Reasonable practice

Around that rule sit sensible defaults. Front-load caffeine into the morning, when it does the most good and has the most time to clear. Treat the early afternoon as your cut-off rather than a hard deadline at the edge of the evening. Remember that chocolate, tea, some soft drinks and pre-workout supplements all add to the day's total. And if you use caffeine to paper over a short night, expect diminishing returns; it cannot replace the sleep it is masking.

04Individual variation

Where the rule bends

People clear caffeine at different rates, largely for genetic reasons, so the cut-off is a starting point, not a universal number. Slow metabolisers may need an earlier cut-off than the average; habitual heavy users build partial tolerance to the alerting effect but not fully to the sleep disruption. The honest approach is to use the eight-to-nine-hour rule as a default and adjust it toward earlier if your sleep is light or broken.

05The research horizon

Caffeine timing stopped being folklore and became arithmetic. A 2023 meta-analysis in Sleep Medicine Reviews computed the actual cutoffs: an average coffee needs about 8.8 hours of distance from bed to leave sleep untouched, a large pre-workout dose about 13.2 A 2025 polysomnography crossover then ran seven dose-and-timing conditions head to head and found the interaction this protocol is built on: 100 mg left sleep unmarked even four hours before bed, while 400 mg still damaged it twelve hours out, and participants could not subjectively detect the damage in either direction.3 That imperceptibility is the practical headline. You cannot feel your way to good caffeine timing; you have to schedule it. Which is what a protocol is for.
