Alcohol and recovery

No moralizing, just the mechanism: what alcohol does to the night, the numbers by dose, and where the thresholds sit.

In short

Alcohol is a sedative, and sedation is not sleep. It shortens the time to fall asleep, deepens the first half of the night, then suppresses REM and fragments the second half, while holding the nervous system in a measurably less recovered state all night: in wearable data from four thousand adults, even low doses cut overnight physiological recovery by around nine percent, and heavy doses by nearly forty. After training it directly suppresses the muscle rebuilding it is toasting. This page prices the trade and leaves the choice with you.

01The trade, stated plainly

The nightcap works, which is exactly the problem. Alcohol reliably shortens sleep onset and deepens the first half of the night, which is why it feels like a sleep aid; it then suppresses REM sleep and fragments the second half as it is metabolised, which is why the morning does not agree.1 The night is borrowed from itself: sedation up front, paid for with architecture at the back. One honesty note this Library owes: the classic review behind these numbers has drawn methodological criticism, and the direction of every finding has still held across the literature; the effect sizes, not the effects, are what is debated.

02What it does to the night

Underneath the architecture sits the autonomic story. Alcohol keeps heart rate elevated and heart rate variability suppressed through the night, meaning the recovery state the night exists to produce is throttled while the body processes the dose. Anyone with a wearable has seen this as the morning readiness score that fell off a cliff after three drinks; the physiology behind the score is real, dose dependent, and continues for hours after the last glass.2

03The numbers, by dose

The most useful dataset is a real world one: over four thousand adults wearing HRV monitors, nights after drinking compared with their own sober nights. Low intake, up to roughly two drinks, reduced overnight physiological recovery by about nine percent. Moderate intake cut it by about a quarter. Heavy intake cut it by nearly forty percent.2 Two things follow: there is no measured dose at which the night improves, and the curve is steep enough that halving a heavy evening buys back real recovery. Population health research has meanwhile retired the idea that any amount confers net benefit, which this page cites once and leaves alone: the red wine recovery story is over.3

04Training days

For training, the trade sharpens. Around half a gram per kilogram, roughly two drinks for an eighty kilogram adult, next day performance effects are minimal in the review literature; at a gram per kilogram and beyond, recovery, glycogen resynthesis and immune function measurably suffer.4 The mechanism is direct: in a controlled trial, alcohol after training cut muscle protein synthesis by a quarter even when protein was consumed alongside it.5 Drinking to celebrate the session partially undoes the session, which is worth knowing before deciding it is worth it.

05If you drink, the practice

The honest practice

The levers follow from the mechanism. Dose is the biggest one: the recovery cost curve is steep, so fewer is disproportionately better. Distance from bed is the second: finishing three to four hours before sleep lets metabolism do its loudest work before the night starts. Water alongside, food before, and honest expectations for the wearable readout the next morning. What this page will not do is pretend any supplement offsets the night: nothing in LAYER ZERO treats, prevents or compensates for alcohol's effects, and a brand that implied otherwise would be lying to you in a regulated way.
